For 4 meals per day, itd be 180/4 = 45g. So youd aim for 45 grams of protein in each serving.
For 5 meals per day, itd be 180/5 = 36g. So youd aim for 36 grams of protein in each serving.
Ideally, these meals would be spaced out fairly evenly, but you dont need to be super rigid with it. Actually hitting protein numbers while living your life and not stressing about it is far more important than worrying about hitting exactly the same amount of protein within each meal.
The same math applies to fat loss and the 2-3 meal idea.
How Much Protein Should I Eat A Day
Clinical nutrition recommendations suggest a protein intake of 0.6 to 0.8 grams of protein per kilogram of body weight . This would equal out to roughly 40 to 55 grams of protein a day for a 150-pound adult.
Another way to consider protein needs is by looking at macro balance. The US Dietary Guidelines suggest protein intake should make up 10% to 35% of your daily calories. And on a 2,000 calorie diet, this will equal out to 50 to 175 grams of protein a day – quite a large range!
It is important to note that the recommended daily 0.8 g kg typically skews towards the minimum amount you should be eating. And 50 grams of protein a day might not be adequate in maintaining lean mass, building muscle, and promoting better body composition in some – especially active individuals and older adults.
In reality, protein needs are not as directly related to calorie intake or total body weight as they are to the amount of lean mass you have and how much you use your muscles.
How Do You Adjust The Rest Of Your Diet
Increasing your protein doesn’t just mean you add more food to your diet. In order to lose weight, Miller noted, “You’ll have to adjust your fat and carbohydrate intake to ensure you stick within your daily allotment of calories. The amounts will vary based on your personal caloric needs and your protein intake.”
So how does that work? You adjust your macros. To determine this, you have to first calculate how many calories you need per day, and then determine how many calories come from protein, how many from fat, and how many from carbohydrates. “This is where food trackers and/or the assistance of a registered dietitian nutritionist can be helpful as both can speak to your individualized needs,” said Miller.
Using Miller’s example of 70-90 grams of protein per day, 80 grams of protein equals 320 calories . If your weight-loss caloric intake is around 1,600 calories, that means protein is about 20 percent of your diet. You’ll then get the other 80 percent from fat and carbohydrates, depending on how you choose to split it up for your dietary preferences.
But whatever you do, don’t eliminate fat or carbohydrates. “What you don’t want to do is eliminate any of the macronutrients that is, don’t eliminate carbohydrates or fat as your body needs all of the macronutrients for optimal health,” said Miller.
What Should You Do
Research on how much protein is the optimal amount to eat for good health is ongoing, and is far from settled. The value of high-protein diets for weight loss or cardiovascular health, for example, remains controversial.
Before you start ramping up your daily protein intake, there are a few important things to consider. For one, dont read “get more protein” as “eat more meat.” Beef, poultry, and pork can certainly provide high-quality protein, but so can many plant foods including whole grains, beans and other legumes, nuts, and vegetables. Eating animal-based protein daily is associated with an increased risk of fatal coronary heart disease , whereas plant-based proteins arent linked to higher rates of heart disease.
This suggests that where you get your protein from may matter more than how much protein you eat.
However, just like cancer, the link between heart disease and high-protein diets is from questionnaires rather than a double-blind randomized study .

How Much Protein After Exercise
After exercising, when your muscles are more sensitive to the anabolic effect of protein, take a dose in the range of your desirable minimal protein intake per meal. If youve been exercising on an empty stomach, youll be in negative protein balance, so take this dose as soon as possible. Otherwise, try to take it within a couple of hours the exact size of your window of opportunity depends on how much protein youre still digesting.
Digging Deeper: After better than before?

In a 2020 crossover trial we first summarized for Examine Members, 8 healthy young men were divided into three groups.
All three groups performed a full-body strength workout in the morning. One group ate a meal 1.5 hours before, another just after, and the last waited for lunchtime.

Essentially, it takes some energy to break food down, digest it, and turn it into energy. Protein has the highest cost of all the three macronutrients.
While the total effect that the thermic effect of food has on daily energy expenditure and weight loss is small, it is not meaningless and is important to note.
In one study, a high protein diet increased the thermic effect of food by roughly 6-8 kcals per hour when compared to a low protein diet, which may translate to ~50-75 calories per day .
However, not all studies show this large of an effect, and the thermic effect of protein is not likely responsible for most of its benefit, but it may be the cherry on top of adequate dietary protein during weight loss.
